Warm-up: A little rowing or jogging and then a little stretching.
If you are going to sprint out of the gate make sure you are warmed up good.

Run 1 Mile
100 Pull-ups
200 Push-ups
300 Squats
Run 1 Mile
Wear a 20# Vest to RX
The pull-ups, push-ups and squats can be performed in any order you wish and can be broken up as you wish.
For example you might consider 20 rounds of 5 pull-ups, 10 push-ups, 15 squats.
